<p>We made it Mount Rushmore and it was not exactly &#8220;amazing&#8221; but really fun to see this icon of American history in real life. However, the Black Hills area where Mount Rushmore is located in South Dakota<em> is</em> amazing with endless beauty and so many things to do. As impractical as it was I couldn&#8217;t resist finding a place to film my kettlebell workout with the faces in the background. It&#8217;s not often that I can find a suitable and safe place to do a <a href="http://www.girl-heroes.com/2012/07/03/fourth-of-july-quick-kettlebell-workout-washington-dc/" target="_blank">kettlebell workout in front of a major landmarks</a>.</p>
<h1>Short and Strong Double Kettlebell Workout</h1>

<p>1. Double Push Press &#8211; 11<br />
2. Jump Squats &#8211; 11<br />
3. Double Rows &#8211; 11<br />
4. Double Swings &#8211; 11</p>
<p><i>AMRAC (as many rounds as challenging) in 11 minutes.</i></p>
<p><i>(Why 11? South Dakota has 11 letters and 11 is more fun than 10. )</i></p>
<p>This double kettlebell workout could easily be adapted for one kettlebell by alternating sides and add or take away a rep to work each side equally.</p>

<p>Sometimes I think we make things harder in our head they they are in reality. How many times have you talked yourself out of workout because it just seems like it&#8217;s going to be &#8220;too hard&#8221; or &#8220;you don&#8217;t have time&#8221;.</p>
<p>I know I&#8217;ve done that more than I&#8217;d like to admit.</p>
<p>Working out isn&#8217;t the only thing I put off because it seems &#8220;too hard&#8221; or &#8220;too time consuming&#8221;.</p>
<p>Editing my workout videos is another thing that always seems overwhelming in my head but once I start I realize that it&#8217;s not <em>that</em> hard. I was reminded of that this morning when I sat down to edit another kettlebell workout for my state series. It took all of two hours instead of the all day job I had envisioned. In hindsight, it would have been easier just to start in the first place instead of keeping it on my to-do list. Kinda of like a workout.</p>

<p>I filmed this kettlebell workout early last fall in Minnesota. It was a beautiful morning on the lake and a perfect way to start the morning before we headed to North Dakota. Before my workout I did a series of mobility drills for warm up.</p>
<p>As usual it&#8217;s a simple kettlebell workout that  requires one bell but if you are really advanced it could easily be done with two substituting presses for the reach.</p>
<h1>Kettlebell Workout Minnesota</h1>

<p><strong>A. Squat Reach 10x</strong><br />
<strong>B. Snatch* 10x each arm</strong></p>
<p><em>AMRAC in 9 minutes. AMRAC = As many reps as challenging.</em></p>
<p>Most often you see AMRAP (as many reps as possible) used in timed workouts. I have posted AMRAP workouts before but recently I&#8217;ve been working on listening to my body more. While I&#8217;m not against  AMRAP workouts I no longer think that language is the most beneficial as it encourages people to get in as many reps as possible oftentimes at all cost. Form may be sacrificed (I&#8217;ve done this) and when you are racing the clock then it&#8217;s easy to forget to listen to your body (I&#8217;ve done this too). Of course, it&#8217;s absolutely possible to do an AMRAP workout safely but perosnally I prefer the word &#8220;challenging&#8221; because the goal is to challenge your body not push it to its limits. Every once in a while is fine but to push to your limits all the time is not necessary nor is it smart.</p>
<p>*If you aren&#8217;t comfortable with snatches just substitute swings instead.</p>
<p><strong><em>Do you prefer kettlebell snatches or swings? Do you ever put things off only to find out it wasn&#8217;t near as &#8220;bad&#8221; as you thought? </em></strong></p>

<p>We loved St. Louis and I loved that we unexpectedly found this park the morning we decided to film the kettlebell workout. I had been asking around if there was a good place to get pictures of the arch (it&#8217;s hard to get the entire thing in the frame because it&#8217;s so tall) and everybody kept saying not really. I considered doing the workout on the busy square  downtown but it was busy. It may not seem like it but I&#8217;m really shy and if possible I like to shoot the kettlebell workouts in more low traffic areas if possible. So I looked at the map again and saw Malcolm W. Martin Memorial Park right across the river from the arch. It was perfect with a great view of the St. Louis skyline and it was quiet! Why didn&#8217;t anyone know about this place!</p>
<p>The is a kettlebell cardio circuit. It&#8217;s perfect for non-strength days or on it&#8217;s own whenever you need a quick but effective workout. Love kettlebells!!!!</p>
<h1>Kettlbell Cardio Circuit &#8211; Missouri</h1>

<p>1. Down Ups &#8211; 8<br />
2. Kettlebell Reach &#8211; 8<br />
3. Jump Squats &#8211; 8<br />
4. Two Handed Row &#8211; 8<br />
5. Swings &#8211; 8</p>
<p><em>As many rounds as possible in 8 minutes.</em></p>
<p><em>I was trying the two handed row with an underhand grip and I&#8217;m not crazy about it as it can put a lot of pressure on the wrist through hyperextension. So if you do that just be aware of your wrist position and make sure they aren&#8217;t bending backwards too much. A lighter kettlebell will help this.</em></p>

<p>We finally left Breckenridge a few days ago. It was a<a href="http://www.newschoolnomads.com/2013/04/18/n/" target="_blank"> bittersweet goodbye</a>. We had an amazing time snowboarding (you can see <a href="http://www.newschoolnomads.com/2013/04/14/it-was-epic-breckenridge/" target="_blank">all of our best pictures here</a>) and being part of a community for four months. It&#8217;s going to take a few days to adjust to moving again and getting back on track with my workouts. I&#8217;ll write more about it next week because my grandparents are visiting us right no. They came out for my oldest son&#8217;s 13th birthday and we want to spend as much time with them as possible.</p>

It can be easily modified by decreasing reps and/or sets or using a heavier kettlebell.  It works well on its own when you don&#8217;t have a lot of time, as conditioning workout for non-strength days, or as a finisher on strength days.</p>

<p>I haven&#8217;t been blogging much over here because after Thing One asked me, <a href="http://www.newschoolnomads.com/2013/03/04/nostalgia/" target="_blank">&#8220;Do you think one day I&#8217;ll be nostalgic for this trip? For living in the RV?&#8221;</a> I started to feel like I really need to catch up on capturing our adventures on my travel/family blog. It&#8217;s kinda embarrassing how far behind I am!!!! When we left I imagined being able to keep up on everything (and not be 6 months behind editing workouts!!) but the truth is I only have so much time and energy. My family and life come before the computer. If they didn&#8217;t I don&#8217;t think I&#8217;d have anything to write about or even be on this trip! Anyway, it&#8217;s really important to me to catch up on our travels before time starts to scratch away at those memories. Have you ever seen those blog to book things? They look like the yearbooks I got in high school. My desire is to turn our other blog, <a href="http://www.newschoolnomads.com/" target="_blank">Newschool Nomads</a>, into a &#8220;yearbook&#8221; that captures the memories and brief histories of all the places we have gone and give one to each of the boys when they leave our nest. Sniff. So I&#8217;m going to do my best to post a few times a week over here but for right now catching up on the memory book for my kids is my top priority.</p>

		</p><p>This is the final workout in my <a href="http://www.girl-heroes.com/workouts/" target="_blank">beginner kettlebell workout series</a> as Pennsylvania was the last of the 13 original colonies for us to visit.</p>

<p>I&#8217;ve been dreading editing this kettlebell workout for months. It was our last day in Pennsylvania so I was feeling pressure to get the workout done and I had also woke up on the wrong side of the bed that morning.</p>
<p>To top it off, we were having trouble finding a suitable place to workout so we ended up in the parking lot of a little restaurant next to some train tracks. Wouldn&#8217;t you know a train would go by during my swings. Of course. I wonder what the passengers thought of the girl swinging the cannonball next to the RV. A girl&#8217;s gotta get in her workout, right?  In hindsight, it&#8217;s kinda funny. In the moment&#8230;not so much but I tried to keep a good attitude.</p>
<p>That&#8217;s not to say Lancaster County, Pennsylvania wasn&#8217;t wonderful. We hadn&#8217;t planned on going there but it&#8217;s where a family RV rally was being held. We were all glad we went because it&#8217;s the heart of Amish country which was fascinating to experience even if it was on a superficial level. (It kinda makes me want to simplify even more.) We took an Amish buggy ride and found lots good food. It&#8217;s hard to tell in the video but it&#8217;s a GORGEOUS landscape of rolling green hills dotted with small farms.</p>
<p>I called this kettlebell workout <em>&#8220;Begin with the End in Mind&#8221;</em> for a few reasons.</p>
<p style="padding-left: 30px;">First, as I said it&#8217;s the last final workout in my beginner workout series. Woohoo!</p>
<p style="padding-left: 30px;">Secondly, when I teach Turkish Get Ups I like to start by breaking it up into the beginning and the end. This workout practices the end of the Turkish Get Up. (That is if you don&#8217;t count going back down into the starting position.) If you are brand new to Turkish Get Ups I suggest practicing them without weight until you feel comfortable with movement and using a lighter weight (and balancing your shoe on your hand) while you practice the different sections separately.</p>
<p style="padding-left: 30px;">Thirdly, whenever I start something I like to visualize (and pray for) the outcome. Before we headed out on our trip I saw, in my mind&#8217;s eye, my family growing closer as we traveled. I think that ha contributed to our success so far. Four people and four animals living together in a small space could have easily ended up a disaster. When I started working out I also visualized how I would feel, goals I would accomplish, and the way I would look. That helped me (and still does) to keep and get back on track when my healthy habits start to slip.</p>
<p>Anyway here my last beginner kettlebell workout&#8230;</p>
<h2>Begin with the End in Mind &#8211; Beginner Kettlebell Workout &#8211; Pennsylvania</h2>

<p>A. Overhead Reverse Lunges (Partial Get Ups &#8211; Top Half)</p>
<p><em>12 reps (6 on each side). Do these in whatever way feels comfortable. In other words, alternate sides, by twos, or threes. It&#8217;s 12 total. </em></p>
<p><strong>Part Two</strong></p>
<p>A. Presses &#8211; 12 each arm<br />
B. Rows &#8211; 12 each arm</p>
<p><em>Repeat A-B 3x</em></p>
<p><strong>Part Three</strong></p>
<p>A. Swings &#8211; any type</p>
<p><em>12 minutes of 30/30  (30 seconds work/30 seconds rest)</em></p>
<p>If there is one kettlebell workout I could go back and film again it would be this one and not because of the train. <img src="http://s.w.org/images/core/emoji/72x72/1f609.png" alt="😉" class="wp-smiley" style="height: 1em; max-height: 1em;" /></p>
<p>I don&#8217;t have a problem with the kettlebell workout itself but my oh my&#8230;those swings! I look like I&#8217;m falling asleep and where&#8217;s my hip hinge? I admit I tend to get lazy with swings because it takes work to do a good swing but this is a perfect example of how our mood can really effect our workout. All that to say, make sure you hinge (load) your hips (and keep your shoulders down and back) while you swing!</p>

		</p><p>I&#8217;ve finally found time to edit another kettlbell workout. It&#8217;s  sort of hard to believe that I have done a <a href="http://www.girl-heroes.com/workouts/" target="_blank">kettlebell workout</a> in all but 9 states.</p>
<p>It&#8217;s also hard to believe, now that we are in the middle of winter up here in the mountains of Colorado, that a few months ago I was working out in a tank top! Today it&#8217;s windy and snowy and editing this video made me nostalgic for warm summer weather.</p>
<p>I shot this double kettlebell workout early in the morning at a wildflower farm in Vermont. Such a perfect start to a morning especially since we had a long day of driving ahead of us.</p>
<p>I used double kettlebells to increase the intensity since I didn&#8217;t have much time and we wanted to get moving.</p>

<p>A. Double Push Press 7,6,5,4,3,2,1<br />
B. Renegade Rows 7,6,5,4,3,2,1 (each arm)</p>
<p><em>Start with 7 reps (7 letters in Vermont ;-)) the first round. The second round is 6 reps. The third round is 5 and so on until you get to one rep of each exercise.</em></p>
<p><b style="font-size: 13px; line-height: 19px;">Part Two</b></p>
<p>Double Swings &#8211; 30/30 for 7 rounds</p>
<p><em>Set your timer at 30/30 for 7 rounds/minutes.</em></p>
<p>If you don&#8217;t have two kettlebells or aren&#8217;t ready for double kettlebell workouts, this one could easily be adapted by substituting single push presses, one arm rows, and single kettlebell swings.</p>
<p>Thank you to those of you who filled out my survey last week! It really helped me gain some focus with my site. Your comments were really helpful and it was good to see what you enjoy reading.  Kettlebell workouts, came in as the second most enjoyable posts after &#8220;Personal Struggles/Confessions&#8221; with everything else pretty close. That motivated me to find time this week to edit this video. I&#8217;m going to *try* to get all the <a href="http://www.girl-heroes.com/workouts/" target="_blank">states kettlebell workouts</a> edited this winter while we are here in Colorado. The workout posts take me a lot time but it made me really happy to see that so many of you enjoy them. You can <a href="http://www.girl-heroes.com/2013/01/04/can-you-help-me-i-need-your-input/" target="_blank">still take part in the survey if you want</a>. It&#8217;s anonymous so feel free to be honest. Thanks again for taking the time to fill it out. I got some great ideas from you and felt encouraged!</p>
<p>Do you prefer doing double or single kettlebell workouts? I prefer double kettlebell workouts myself but I&#8217;ve been going lighter lately because of a shoulder irritation. <img src="http://www.girl-heroes.com/wp-includes/images/smilies/frownie.png" alt=":-(" class="wp-smiley" style="height: 1em; max-height: 1em;" />  Alright have a fantastic weekend. <p>We shot this double kettlebell workout a few months ago in Maine on top of Cadillac Mountain in Acadia National Park. I really can&#8217;t imagine a more beautiful place to do a kettlebell workout. <p>We&#8217;ve seen so much in the last four months that watching the video feels a little surreal. It almost feels as if I&#8217;m watching a dream. Maine, like I expected when <a href="http://www.newschoolnomads.com/" target="_blank">we set off on our trip</a>, has been one of my favorite states. This workout is probably one of my favorites as well because the moves in the complex flow into one another. It feels very natural and rhythmic.</p>

<p>*This double kettlebell workout could easily be turned into a single kettlebell workout. Just do one side of the body at a time for exercises A, B, D. Don&#8217;t feel like you aren&#8217;t getting as good as workout if you use a single kettlebell. In fact, it could be argued that single kettlebell workouts are more challenging than doubles because your body must work extra hard to stabilize your body against the imbalance of weight.</p>
<p>Okay, some things I noticed about my form that may help you. <img src="http://www.girl-heroes.com/wp-includes/images/smilies/simple-smile.png" alt=":-)" class="wp-smiley" style="height: 1em; max-height: 1em;" /> Remember to &#8220;pull down&#8221; in your squat.  Use those hip flexors to pull your butt to the ground. When I do double kettlebell workouts, I sometimes just sit or drop down because <del>I&#8217;m lazy</del> they are twice the weight than I&#8217;m used to using as opposed to intentionally pulling myself into a squat. Also remember to keep those shoulders packed (shoulders blade down and back).  I still have to remind myself to pack my shoulders after more than three years of working with kettlebells.</p>

<p>Again, I find double kettlebell workouts both e<span style="font-size: 13px; line-height: 19px;">asier and harder. They are obviously heavier which makes them harder in terms of exertion but the balanced weight feels more natural making exercises like cleans easier. Not to get all woo-woo on you but something about doing double kettlebell workouts in nature just makes me feel so balanced and connected.</span></p>

		</p><p>Beginning kettlebells can be intimidating and often, for <em>some</em> women, learning the swing is the most intimidating of all.</p>
<p>First, many women are still fearful of heavy weights being <a href="http://www.girl-heroes.com/2010/07/02/fluffy-friday-gwyneth-vitamin-d-and-3-pounders/" target="_blank">misled that lifting heavy will make them bulky</a>. If this is you I assure you, that for the vast majority, weight training will not make you bulky. Yes, some women will build muscle easier than others (lucky them!) but most of us would have a hard time getting &#8220;bulky&#8221; if we tried. Additionally, training with just kettlebells would make it nearly impossible to get bulky.</p>
<p>Secondly, kettlebells by their appearance can be intimidating. Don&#8217;t  worry with practice you&#8217;ll develop an affection for your kettlebells and see them as a symbol for strength. Besides they are cute in a compact  hamster-like sort of way.</p>
<p>Thirdly, in my experience teaching the beginning kettlebells to women, it has not been uncommon for some beginner women to struggle with learning the swing. Specifically some women have trouble reaching a full hip extension on the swing.  (See the photos at the bottom of this post.) It&#8217;s not that they don&#8217;t have the physical capabilities. In fact, it seems to be more of an issue of feeling self-conscious and &#8220;unlady like&#8221;. If this is you, think of  the hip extension as a &#8220;hip snap&#8221; as opposed a &#8220;hip thrust&#8221;. I&#8217;ll admit &#8220;hip thrust&#8221; makes me cringe a little especially when I&#8217;m in a public park. <img src="http://s.w.org/images/core/emoji/72x72/1f609.png" alt="😉" class="wp-smiley" style="height: 1em; max-height: 1em;" /> A simple change of words seems to help some women feel more comfortable with the movement and with practice most women begin to appropriately<em> associate the swing with power and strength.</em></p>

<p><em>Part Two is designed to help you work on full hip extension during the swing. As you are doing the deadlifts think about fully extending your hips (bringing them forward) as you come up. Remember this feeling when during the &#8220;hip snap&#8221; of the swing</em>.</p>

<p>Compare the top picture to the bottom picture and notice in the top picture how my hips are not fully forward. I&#8217;m not getting the full extension. In the second photo my hips have been fully extended. You want a full extension like in the second photo.</p>

		</p><p><strong><em>Are kettlebells for cardio or strength training?</em> </strong></p>
<p>That&#8217;s a question I get asked regularly. The answer is &#8220;<em>It depends.</em>&#8221; and &#8220;<em>Both</em>&#8220;. Since I don&#8217;t have access to a &#8221; real gym&#8221; I&#8217;m using mostly <a href="http://www.girl-heroes.com/workouts/" target="_blank">kettlebells for cardio <em>and</em> strength</a>.</p>
<p>Kettlebells exercises are <a href="http://www.dragondoor.com/articles/what-is-the-rkc-system/" target="_blank">divided into two basic groups &#8220;grinds&#8221; and &#8220;ballistics</a>&#8220;. Kettlebells for strength are often referred to as grinds. Grinds are performed slowly, rooted in strength, use full body tension, and include exercises like squats and presses. Kettlebells for cardio are called ballistics. Ballistics are generally fast (explosive), rooted in power and force, use a combination of relaxation and tension, and include swings and snatches. Of course, there are some of exercises that feel like both such as thrusters.</p>
<p>There is a lot of crossover between cardio and strength with kettlebells. If you are using kettlebells for cardio there is a lot of strength involved (assuming your bell is heavier than 10 lbs) and if you are using kettlebells for strength, depending on how you structure your workout, there is usually a fair amount (sometimes a lot) of cardiovascular work involved.</p>
<p>My Massachusetts workout was designed with beginners in mind (<a href="http://www.girl-heroes.com/workouts/" target="_blank">Kettlebell workouts filmed in the original 13 colonies</a> are beginner based.) and primarily as a cardio circuit. However, as I said before, the beauty of kettlebells (and many of my other favorite tools) is that you get stronger while improving your conditioning and vice versa. They are an effective all around functional fitness tool making them perfect for busy people who don&#8217;t live to workout.</p>

<p><em>Set your timer to your desired interval (I used a gentle 30/30 work to rest interval.) and do exercises 1-13. Repeat circuit 1-3x. </em></p>
<p><em>Hint &#8211; If you are short on time use longer work periods (don&#8217;t go over a minute), shorter rest periods, and do the circuit once. If you are a machine keep the rest periods short and repeat 3x. </em></p>
<p>Kettlebells won&#8217;t fit everybody&#8217;s goals. If you want to be able to deadlift 300 pounds then you are going to need to use a bar and weights. But if you are looking for an alternative to the <del>hamsterwhee</del>l treadmill while still improving your cardiovascular health then kettlebells are your friend.</p>

<h1>Super Simple Kettlebell Workout for Beginners.</h1>

<p><em>Each exercise is performed consecutively for 30 seconds each. Rest as long as needed after the plank and repeat circuit.</em></p>
<p><em> Beginners shoot 3-5 rounds and with the goal of working up to 11 rounds for 22 total minutes of work. Advanced exercises go ahead and start 11 rounds.</em></p>

<h3><strong>Some tips to keep in mind.</strong></h3>
<ul>
<li><strong>Kettlebell Overhead Hold</strong> &#8211; This is a great exercise to develop shoulder stability.Keep your shoulder down and back as if you are tucking your shoulder blade into your back pocket.</li>
<li><strong>Kettlebell Swing</strong> &#8211; There is so much to say about a kettlebell swing. It&#8217;s the one kettlebell exercise that I see people doing incorrectly all the time. After more than three years of working with kettlebells including one year under an RKC senior instructor and passing the RKC I still have room for improvement.  Here are a few tips.. Remember, it&#8217;s a hip hinge not a squat. Don&#8217;t lift the kettlebell with your arms. Instead use your glutes to drive the bell forward. If you are uncomfortable with swings swap in kettlebell deadlifts.</li>
<li><strong>Plank</strong> &#8211; Almost everyone knows how to do a plank. The thing to remember is to not let your hips sag towards the ground or lift them up. Keep your body in a straight line. I like to think about &#8220;zippering&#8221; my abs to my spine.</li>
</ul>

<p><a href="http://www.girl-heroes.com/2012/08/09/kettlebell-circuit-delaware/" target="_blank">Like Delaware</a>, we didn&#8217;t give Connecticut a fair chance. I wanted to spend more time in Connecticut, mainly because I had hoped to meet up <a href="http://www.kclanderson.com/" target="_blank">with this amazing lady</a> who I <a href="http://www.girl-heroes.com/2011/05/22/felines-friends-and-fitbloggin/" target="_blank">met at Fitbloggin&#8217; last year</a>, but due to prior commitments we had to move on rather quickly. I&#8217;m still sad about it.</p>
<p>Nevertheless, we spent some time in the capitol, went to Trader Joe&#8217;s, and this simple kettlebell workout is one more workout closer toward <a href="http://www.girl-heroes.com/workouts/" target="_blank">my goal of filming a kettlebell workout in every state</a>.  So our stop in Connecticut wasn&#8217;t a total miss.</p>
